What Is a Superset? Types, Benefits, and Example Superset Workouts
If your workouts keep running over an hour, supersets are the easiest fix. Done right, they let you keep the same number of hard sets in a fraction of the time. Done wrong, they turn a strength session into a sloppy circuit.
What is a superset?
A superset is two exercises done back to back with little or no rest in between. You finish a set of exercise A, move straight to a set of exercise B, then rest. That's one round. Repeat for the planned number of rounds.
In a program, supersets are usually written with letters:
| Label | Exercise | Sets × reps | Rest |
|---|---|---|---|
| A1 | Dumbbell bench press | 3 × 10 | 0–30 s |
| A2 | Chest-supported row | 3 × 10 | 90 s |
"A1" and "A2" share a letter, so they're done as a pair. You only take the longer rest after A2.
Types of supersets
| Type | How it works | Example | Best for |
|---|---|---|---|
| Antagonist | Opposing muscles | Bench press + row; curl + triceps pushdown | Saving time with little performance loss |
| Upper/lower | Unrelated body regions | Overhead press + Romanian deadlift | Full-body sessions, busy gyms |
| Compound set (agonist) | Same muscle, two exercises | Incline press + cable fly | Extra intensity for one muscle |
| Pre-exhaust | Isolation, then compound for the same muscle | Leg extension + leg press | Targeting a lagging muscle |
| Tri-set / giant set | Three or more exercises | Lateral raise + rear-delt fly + face pull | Accessory finishers, conditioning |
The first two types are the workhorses. Because the paired muscles don't compete, each one rests while the other works. The compound and pre-exhaust types make each set harder by design, which is useful sometimes but costs more fatigue.
What the research says
Supersets save time. A 2017 study by Weakley and colleagues had 14 men complete traditional, superset, and tri-set versions of a resistance session. Supersets and tri-sets were more time-efficient. In that experiment, pairing or grouping exercises shortened the time needed to finish the session.
They also cost a bit more fatigue. The same study found higher lactate responses during the superset and tri-set sessions, higher markers of muscle damage 24 hours later, and jump performance that still hadn't fully recovered the next day. Traditional sets had bounced back. The researchers cautioned that the shorter sessions could come with a greater recovery demand.
They aren't a growth shortcut. Across the evidence considered in the 2026 ACSM position stand, rearranging sets did not reliably improve the measured adaptations. Supersets don't build more muscle by themselves. They let you do the work that does build muscle in less time.
Don't let rest collapse. A 2024 meta-analysis found a small muscle-growth benefit to resting longer than about 60 seconds between sets of the same muscle, likely because short rest makes you lift less. Antagonist and upper/lower supersets avoid this: each muscle still gets a couple of minutes between its own sets, even though you're moving the whole time.
When to use supersets (and when not to)
Good fits:
- Accessory and isolation exercises: arms, shoulders, calves, core
- Opposing muscle pairs: push/pull, biceps/triceps, quads/hamstrings
- Short sessions where the alternative is skipping exercises
Poor fits:
- Your heaviest compound lifts. Give heavy squats, deadlifts, and bench presses full rest as straight sets. See how long to rest between sets.
- Two exercises that both tax your grip or lower back, like a deadlift and a barbell row.
- A busy gym where holding two stations at once isn't realistic
Example superset workouts
45-minute upper body
| Pair | Exercise | Sets × reps | Rest after pair |
|---|---|---|---|
| — | Bench press (straight sets) | 3 × 6–8 | 2–3 min |
| A1 | Pull-ups or lat pulldown | 3 × 8–10 | — |
| A2 | Seated dumbbell shoulder press | 3 × 8–10 | 90 s |
| B1 | Chest-supported row | 3 × 10–12 | — |
| B2 | Incline dumbbell press | 3 × 10–12 | 90 s |
| C1 | Barbell curl | 2 × 10–15 | — |
| C2 | Cable triceps pushdown | 2 × 10–15 | 60 s |
40-minute lower body
| Pair | Exercise | Sets × reps | Rest after pair |
|---|---|---|---|
| — | Squat (straight sets) | 3 × 5–8 | 2–3 min |
| A1 | Romanian deadlift | 3 × 8–10 | — |
| A2 | Hanging knee raise | 3 × 10–15 | 90 s |
| B1 | Leg extension | 3 × 12–15 | — |
| B2 | Lying leg curl | 3 × 12–15 | 60–90 s |
| C1 | Standing calf raise | 3 × 10–15 | 60 s |
In both workouts, the heaviest lift stays as straight sets with full rest, and the supersets carry the accessory volume.
How to track supersets
Supersets can make a log messy. Two exercises with interleaved sets are easy to mix up. Keep it clean:
- Log each exercise separately with its own weight and reps.
- Note which exercises were paired so you can repeat the pairing next time.
- Keep pairings stable for a training block so your numbers stay comparable.
Supersets in ForgeLyte Lift
ForgeLyte Lift Pro lets you pair two exercises into a superset, either while building a routine or mid-workout. Each exercise keeps its own sets, previous numbers, and PRs, so your history stays readable. The rest timer still starts after each completed set, and you can skip or adjust it by ±15 seconds as you move between exercises.
